How to Lower Cortisol Naturally: What Actually Moves the Curve

Cortisol should follow a daily curve, not a flat line. What raises evening cortisol, which interventions have real evidence behind them, and where supplements fit.

Short answer: the goal is not low cortisol — it is a properly shaped cortisol curve: high in the first hour after waking, falling steadily through the day, near its floor at bedtime. The interventions with the strongest evidence are morning daylight exposure, a caffeine cut-off around eight hours before bed, consistent sleep timing, moderating late high-intensity training, and, in the supplement category, standardised ashwagandha extract.

Cortisol is a rhythm, not a level

Cortisol is the body's primary glucocorticoid, and it is supposed to be high at certain times. It peaks roughly 30 to 45 minutes after you wake — the cortisol awakening response — which is what mobilises glucose and gets you out of bed. From there it should decline across the day and bottom out in the hours before sleep.

The problem people describe as "high cortisol" is usually a flattened or shifted curve: not enough in the morning, too much at night. Chasing a lower number in isolation misses the point. You want the shape restored.

Get bright light in your eyes early

Morning outdoor light is the strongest available anchor for the circadian system, and the cortisol rhythm is entrained by that same clock. Ten to twenty minutes of outdoor light within an hour of waking — even on an overcast day, which still delivers far more lux than indoor lighting — sharpens the morning peak, which in turn steepens the evening decline.

The reverse also matters. Bright light late at night, particularly overhead and screen light, delays the clock and drags the cortisol floor later.

Move your caffeine cut-off earlier than you think

Caffeine has a half-life of roughly five to six hours in most adults, meaning a 3pm coffee leaves a meaningful fraction circulating at 11pm. It raises cortisol directly and blocks adenosine, the molecule whose accumulation creates sleep pressure.

Drake and colleagues (2013) gave participants caffeine at zero, three and six hours before bed and found measurable disruption to sleep even at the six-hour mark — including doses the participants themselves did not perceive as disruptive.

An eight-to-ten hour cut-off before bed is the practical rule. For a 10pm bedtime, that is a last coffee around noon to 2pm. This is one of the highest-yield and lowest-effort changes available, and most people underestimate how far the effect reaches.

Fix sleep first, because the relationship runs both ways

Short and fragmented sleep raises next-day cortisol, and elevated evening cortisol makes sleep harder to initiate and maintain. That loop is self-reinforcing, which is why cortisol interventions that ignore sleep tend to underperform.

Watch training load and timing, not just training volume

Exercise acutely raises cortisol — that is normal and part of the adaptive response. The issue is chronic high-intensity load without adequate recovery, which can flatten the curve, and hard sessions late in the evening, which push a cortisol spike into the window where it should be falling.

Zone-2 work and resistance training earlier in the day are generally kinder to the rhythm than late high-intensity intervals. If evening is the only time you can train, the trade is usually worth it — just keep the very hardest sessions away from the two hours before bed.

Where supplements actually fit

Most of what is marketed for cortisol has weak evidence. The exception with the most consistent human data is standardised ashwagandha extract. Chandrasekhar and colleagues (2012) ran a randomised, double-blind, placebo-controlled trial of a high-concentration full-spectrum ashwagandha root extract and reported reductions in serum cortisol and in self-reported stress scores over 60 days.

Two caveats matter. First, the trials used standardised extracts at studied doses — a generic root powder at an unstated dose is not the same intervention. Second, a supplement does not substitute for the light, caffeine and sleep-timing changes above; it works alongside them.

What does not have the evidence people assume

Cortisol "detoxes", adrenal fatigue protocols and most cortisol-blocker blends do not hold up. Adrenal fatigue in particular is not a recognised clinical diagnosis: Cadegiani and Kater (2016) reviewed 58 studies and found no consistent evidence supporting it. Salivary cortisol test kits sold direct to consumers are also difficult to interpret without the full daily curve and clinical context.
