Short answer: for sleep and nightly use, magnesium glycinate is the better form — not because it out-absorbs citrate by a wide margin, but because you can take a full dose without the laxative effect that caps how much citrate you can actually use. Magnesium citrate is the better choice if your goal is occasional constipation relief. Both are far better absorbed than magnesium oxide.

How each form is built

Magnesium never appears alone in a supplement. It is always bound to a carrier molecule, and that carrier decides how the mineral behaves in your gut.

Magnesium citrate binds magnesium to citric acid. Citric acid is highly water-soluble, so citrate dissolves readily in the stomach and stays in solution through the small intestine, where absorption happens.

Magnesium glycinate — more precisely magnesium bisglycinate — binds one magnesium ion to two molecules of the amino acid glycine, forming a chelate. The chelated structure travels partly through amino-acid transport pathways rather than competing in the mineral-absorption bottleneck, and it shields the magnesium from phytates and oxalates in food that would otherwise bind it and carry it out unabsorbed.

Absorption: what the research actually shows

Here is where most articles overstate the case. The honest summary is that both citrate and glycinate absorb well, and the head-to-head evidence between them is thinner than the marketing suggests.

What is well established is that magnesium oxide is the outlier. Firoz and Graber (2001) compared commercial US magnesium preparations and found oxide was very poorly absorbed relative to chelated and organic-acid forms. Walker and colleagues (2003) similarly found citrate and an amino-acid chelate both markedly outperformed oxide over 60 days of supplementation.

Between citrate and glycinate specifically, the difference in raw absorption percentage is modest. Anyone quoting a precise head-to-head figure is extrapolating. The meaningful difference is not absorption rate — it is the dose ceiling.

The gut tolerance ceiling — the real deciding factor

Citrate is osmotically active. It draws water into the intestine, which is exactly why magnesium citrate is sold as a bowel preparation and an over-the-counter laxative. That property has a practical consequence: above roughly 300–400 mg of elemental magnesium, many people get loose stools from citrate.

This matters more than a few percentage points of absorption. If a form gives you gastrointestinal urgency at the dose you need, the effective dose is whatever you can tolerate — not what is on the label. Glycinate has no meaningful osmotic effect, so a full nightly dose is comfortable for most people, indefinitely.

When citrate is genuinely the better choice

Citrate is not a bad form, and there are cases where it is the right one:

If your primary goal is relief from occasional constipation, the osmotic property that disqualifies citrate for nightly high-dose use is precisely the effect you want. Citrate is also generally cheaper per milligram of elemental magnesium, and it is well tolerated at lower doses.
